Dealing with the gut punch of a bad memory

Sometimes, a particularly bad memory can come out of the blue and be a bit of a gut punch. It knocks your thinking sideways and deflates your self confidence. It’s not a great place to be and can leave you feeling, frankly, a bit crap.

Whatever the trigger for the memory, here are five techniques that may hellp you in the moment to break free from the memory and return to normality. They are also techniques that can help if you find yourself getting really stressed about an event that is coming up.

I’ve provided a brief insight into the science behind why each technique works.

1. The 5-4-3-2-1 Sensory Grounding Method

How to do it:

Identify five distinct visual targets in their environment. This requires more than a passive glance; it involves actively observing specific details, analyzing colors, or noting the textures of items in the room, such as the grain of a wooden desk, the pattern of a rug, or a shadow on the wall. Second, the focus shifts to four tactile sensations. This involves noticing the physical contact between the body and the environment, acknowledging the weight of the body pressing into a chair, the texture of clothing resting against the skin, or the feeling of the feet planted firmly on the floor. Third, isolate three auditory inputs, tuning into distinct environmental sounds that confirm you are in the present, such as traffic outside, the hum of a refrigerator, or the rustling of leaves. Fourth, identify two olfactory stimuli, deliberately seeking out scents in the immediate vicinity, such as soap, coffee, or ambient air. Finally, focus on one gustatory sensation, which can be facilitated by actively tasting a strong mint, chewing gum, or sipping cold water.

The Science:

When a traumatic memory surfaces, your brain's threat center (the amygdala) is hijacked by internal distress, making the past feel like a present danger. This exercise demands a high "cognitive load". By forcing your brain to process 15 distinct pieces of objective, external sensory data, you redirect your mental focus away from the internal memory and stimulate your prefrontal cortex (the logical, thinking part of the brain). This anchors you in your present, safe reality and interrupts the body's trauma response.

2. The Physiological Sigh (Cyclic Sighing)

How to do it:

Take a deep breath in through your nose until your lungs are almost full. Immediately take a second, quicker "sip" of air through your nose to expand them completely. Then, let out a long, slow exhale through your mouth. Repeat this 1 to 4 times.

The Science:

When you experience a stress response, your breathing naturally becomes shallow, which causes tiny air sacs in your lungs (alveoli) to collapse and carbon dioxide to build up in your bloodstream. The double-inhale physically pops these air sacs back open, allowing you to rapidly offload the built-up carbon dioxide. Furthermore, the extended exhalation specifically activates the parasympathetic nervous system (via the vagus nerve), which immediately slows your heart rate and induces a state of physical calm.

3. Cold Water Exposure (Thermal Shift)

How to do it:

Splash your face with very cold water, hold an ice cube in your hands, or run cold water over your wrists for 15 to 30 seconds.

The Science:

Sudden exposure to cold triggers what is known as the "mammalian dive reflex". This introduces a controlled, safe shock (hormetic stress) to your system. If the bad memory leaves you feeling lethargic, numb, or "blue" (a state of hypoarousal or freeze), the cold acts as a physical reset button. It spikes your sympathetic nervous system just enough to improve circulation and release alertness chemicals, breaking the sluggishness of the freeze response and forcing your brain to focus entirely on the intense physical sensation rather than the memory.

4. Box Breathing

How to do it:

Inhale slowly through your nose for a count of 4. Hold your breath for a count of 4. Exhale slowly through your mouth for a count of 4. Hold your lungs empty for a count of 4. Repeat the cycle.

The Science:

This equal-ratio breathing technique creates a steady, predictable respiratory rhythm. Trauma and panic are characterized by unpredictability and loss of control. By enforcing this strict rhythm, you send a direct, biological signal of safety to your brain. Additionally, the act of silently counting to four during each phase requires sustained mental concentration, which serves as an active distraction that prevents your mind from ruminating on the distressing memory.

5. Proprioceptive Anchoring (Physical Grounding)

How to do it:

Stand up and forcefully stamp your feet against the floor, push your back firmly into a chair, or grip a highly textured object (like a stone or a stress ball) as tightly as you can.

The Science:

Trauma responses often cause dissociation or a feeling of being disconnected, floating, or physically numb. Engaging in forceful, deliberate movements provides intense proprioceptive feedback to your brain. This sensory input travels up your spinal cord and tells your nervous system exactly where your body is in physical space. It re-establishes the mind-body connection, bringing awareness back to your muscles and counteracting the physical shutdown response.
